Tips and exercise plan for a H.S. Free Safety or Strong Safety?


Im going to play at safety next year and I wanna build myself up for this coming season. I'm a 15 year old freshman goin to 10th. 5'9&140 pounds,Max Bench 160 pounds and 400 squat 10-15(I dont care if you think i cant squat that much i'm not asking you that). Also can I get some tips to build sprinting speed?

run. run. run. run. bleachers.and hills. what ever you can find. I'm gonna be a junior next year. and thought that i should live my life in our schools weightroom which i have been doing recently. My plan is to lift weights Mon-Fri and run on mondays,wednesdays,and fridays. just do everything you can til ur body can't then push some more. trust me it wont be easy to get faster or bigger. but you got to to get results.

I would do a lot of work with cone drills to work on laterall quickness. Being a safety you are going to want to be able to change direction quickly. In terms of sprinter speed, if you have a sled to work with use it, other wise do 20 yard sprints with a car tire draging behind you.

He may not be lying. I can calf press 950 lbs. The legs are the strongest muscles in the body. 450 for a RB is crap man, and playing for Harvard doesn't say much either. As for the workout, just what they all said. Weight room 5 days a week, running every other day. Hills are the best in my opinion, just find a steep one and just go up and down for 10-15 reps. Really helps your agility and 40 time. Also, talk to your coach or a professional about taking some sort of protein/weight/muscle gaining supplements. These things can make a world of difference.

Hmmm 400 pound box squat? If your going parallel 400 pounds as a freshman, that's big. But whatever, that is not what you asked. More important than speed is quickness, agility, and recognition. If your fast, that's nice, but good luck recovering from a double move without agility. Work on footwork with ladders, and just practice covering someone everyday. Get a few friends together and work on recognizing routes so you can get some interceptions. But most important is your tackling. You are the last line of defense on defense, why you are called the safety. If you miss the tackle, its probably going to the house. So work on form tackling.

This is a great drill:

Backpeddle 10 yards facing QB
run left or right facing QB without turning your hips 20yards
sprint forward 30yards

I would also try to do some swating drills and maybe practice with the linebackers.

Working with a basketball coach is a good idea. Sometimes you get stuck in basically the same concept, two guys trying to jump for the ball. Speed at any DB position is essential and strength helps alot too, but I think the most important is your jumping capabilities and your change of direction. Cone drills are an excellent way to improve change of direction, you have to keep your hips low and smooth, the smoother and lower you stay the less speed you lose while changing and the easier it is to make up ground. Alot of times QBs, especially in high school and college, like to make the Safeties work. They will throw the deep ball to see if you can jump with their TE or a slot reciever in man coverage, or in deep middle when your placed against one on one threats. Especially at 5'9 your gonna hafta jump because you will be facing 6'0-6'5 guys. I played SS in Oklahoma and I'm only 6'0 and playing against guys that are just a few inches makes a difference. Another thing is awareness, your going to have to know where your at on the field, or where the ball is in the air. The thing about awareness is its hard to practice 95% of awareness comes from experience. Good luck!
