The fastest way to get faster is to maximize the intensity you train at and the frequency of your training days.

This means that when you sprint, you want to be going all out, aiming for a personal best each run. You also want full recovery (3-5 minutes) in between short sprints. These 2 things will help maximize intensity.

To maximize frequency, you have to regulate your fatigue. Keep doing sprints just until the point you don't feel fresh anymore. It is better to do less than more. This will allow you to train more frequently, as you are inducing less fatigue each workout. If you are doing it right, you will be able to train every other day.

The short sprints should last anywhere from 20-50 meters (30 is a good starting point). A good total number of sprints for the day would be 3-6, but it really depends on your work capacity. As you can see, the volume is very low each session. You will want to do more. But don't, the low volume will allow you to train more frequently. Any additional work you do will be at submax speed and will just increase your fatigue and recovery time. I'd actually recommend setting a limit at first (maybe 4 total sprints/session) until you get used to the idea that getting tired or feeling the burn does not equal getting faster.

In this program, you are going for neurological gains, teaching your nervous system to fire maximally. Eventually you will also need to increase your muscle mass, but training your nervous system is the fastest way to get faster.

How do i go from a distance runner to a sprinter?

Make sure you do some distance as well. But one thing my cross country team would do after a workout would be getting to a track and doing 6 x 150 meter sprints. After the 150 meters, walk 50 meters and then do another 150 meter sprints. This will help by doing this at least three times a week. You can also try doing it barefoot. There's a whole sect of people that love barefoot running and it definitely has its advantages. Again, make sure you do some distance as well.
